Band Row
What Is a Band Row?
The Band Row is a simple but highly effective exercise for your upper back and arms. It’s a pull movement that uses a resistance band, perfect for home workouts, travel, or as a way to keep your joints healthy and strong without heavy weights.
Equipment Required
- Resistance band (long band, light to heavy depending on your strength)
- Sturdy anchor point (door handle, pole, table leg, etc.)
Muscle Groups Worked
- Latissimus dorsi (upper back, sides)
- Rhomboids and middle trapezius (between shoulder blades)
- Biceps
- Rear deltoids (back of shoulders)
- Forearms
How To Do It
- Anchor the band at chest height or just below.
- Hold the band in both hands, step back to create gentle tension, and stand tall.
- Brace your core, keep shoulders down and back.
- Pull the band toward your ribcage, keeping your elbows close to your sides and squeezing your shoulder blades together.
- Pause for a moment, then slowly release until your arms are straight.
- Repeat for all reps, moving with control, feel the contraction, not the momentum.
Tips & Common Mistakes
- Tip: Think about “pinching a pencil” between your shoulder blades with every pull.
- Tip: Keep your wrists straight and avoid shrugging your shoulders upward.
- Mistake: Don’t round your back, stay tall and proud throughout.
- Mistake: Don’t let tension off the band at the end, maintain resistance through the full movement.
Variations
- Single-arm band row (alternate arms, focusing on stability and control)
- Seated row (sit with legs extended, anchor band around feet)
- Bent-over band row (stand on the band and pull handles upward from a hip-hinge position)
Safety Notes
- If you feel shoulder or elbow pain, adjust your grip or try a lighter band. If the problem continues, read our guide to injury before continuing.
- Focus on slow, controlled movement, don’t rush your reps.
Final Thought
The Band Row is a fantastic way to build upper body strength and improve posture, no gym required. Make it part of your routine for a strong, balanced back.
